Lean bulk: how big a calorie surplus to build muscle
A lean bulk means eating a small calorie surplus while training hard, so you build muscle with as little extra fat as possible. For most people that means about 200โ400 kcal above maintenance per day (roughly 5โ15%), aiming to gain about 0.25โ0.5% of body weight per month for experienced lifters and up to about 1% per month for beginners.
Why a small surplus beats a big one
Muscle grows slowly, even in ideal conditions. Once your body has the energy and protein it needs to build new tissue, extra calories do not make muscle grow faster: they are mostly stored as fat. A large "dirty bulk" can add strength and weight quickly, but much of that weight has to be dieted off later, which takes months. A smaller surplus keeps you lean enough that you can stay in a building phase longer.
How much weight to gain
Set your target by training experience rather than by a fixed number:
- Beginners (first year): about 0.5โ1% of body weight per month
- Intermediates (2โ3 years): about 0.25โ0.5% per month
- Advanced lifters: about 0.25% per month or less
For a 75 kg intermediate, that is roughly 0.2โ0.4 kg per month. It sounds slow, but it adds up to 2.5โ4.5 kg in a year with a large share of muscle.
Setting your calories and macros
- Find maintenance by tracking intake and weight for two weeks, or estimate it with a calculator.
- Add 200โ400 kcal. If maintenance is 2,600 kcal, start at 2,800โ3,000 kcal.
- Protein: about 1.6โ2.2 g per kg of body weight.
- Fat: about 0.8โ1 g per kg, at least around 20% of calories.
- Carbohydrates: the rest, which fuels hard training.

Calculate my caloriesWeigh yourself most mornings and compare weekly averages. If the monthly gain is below target for three to four weeks, add 100โ150 kcal. If it is clearly above target, reduce by 100โ150 kcal.
Training during a lean bulk
The surplus only builds muscle if training gives it a reason. Focus on progressive overload in compound and isolation lifts, around 10โ20 hard sets per muscle per week, with most sets ending one to three reps from failure. Log your sessions: if your lifts are not rising during a bulk, the training, not the diet, usually needs attention.
When to stop
Many people end a lean bulk when their waist has grown noticeably (for example 3โ5 cm), when they no longer feel comfortable with their body fat, or after a set period such as 4โ6 months. Then they move to maintenance or a short fat-loss phase before the next building block.
FAQ
Do I need a surplus to build muscle at all?
Beginners, people returning after a break and those with higher body fat can build muscle near maintenance. For lean, experienced lifters, a small surplus makes progress much easier.
What if I struggle to eat enough?
Add calorie-dense foods such as nuts, olive oil, dried fruit, whole milk and smoothies rather than larger portions of vegetables and lean meat.
Should cardio stop during a bulk?
No. Two to three moderate sessions a week support heart health and recovery. Just account for them in your calories.
