How to do your first muscle-up: requirements and progression

A muscle-up needs a strong, high pull, a deep dip and the transition between them. The benchmarks to reach first and a step-by-step progression.

To do your first bar muscle-up, you need three things: a strong, explosive pull that brings the bar to your lower chest, a solid dip from the bottom position, and the transition โ€” the moment you rotate the wrists and lean over the bar. Most people are ready when they can do about 10 strict pull-ups, 10โ€“15 deep dips and a few chest-to-bar pull-ups. From there, practise high pulls, the transition with a band or low bar, and negatives two or three times a week; many lifters get their first rep within one to three months.

Common mistakes

Safety

The transition places high demands on the shoulders and elbows. Warm up thoroughly, build up volume gradually and stop if you feel sharp pain at the front of the shoulder.

FAQ

Bar or rings first?
The bar is usually easier to learn because it is stable; rings demand a false grip and more control.

Do I need a kip?
No. A strict muscle-up is possible with enough pulling strength, but a small kip helps most people learn the movement.

How long does it take?
With the benchmarks in place, many get their first rep in four to twelve weeks of focused practice.
