How to build bigger shoulders: training all three delt heads
To build bigger shoulders, train all three heads of the deltoid: the front delts with one overhead press, and the side and rear delts directly with lateral raises, rear delt flyes and face pulls. The front delts already get plenty of work from chest pressing, so most of your extra volume should go to the side and rear heads, which create the width and roundness. Two or three sessions a week with about 8โ16 hard sets of direct shoulder work is a good target.
The three heads of the deltoid
- Front (anterior): raises the arm forward. Trained heavily by bench press, incline press and overhead press.
- Side (lateral): raises the arm out to the side. Responsible for shoulder width; needs direct work.
- Rear (posterior): pulls the arm back. Helps the shoulder look full from the side and supports shoulder health.
The best shoulder exercises
- Overhead press (barbell or dumbbell): heavy pressing for the front and side delts and triceps.
- Dumbbell lateral raise: the staple for the side delts.
- Cable lateral raise: constant tension, especially at the bottom of the movement.
- Machine lateral raise: stable, easy to take close to failure.
- Rear delt fly (dumbbell, cable or reverse pec deck): isolates the rear delts.
- Face pull: rear delts plus upper back and rotator cuff.
How much to train
- Overhead pressing: 3โ4 hard sets per week
- Side delts: 8โ12 hard sets per week
- Rear delts: 6โ10 hard sets per week (rows also count partly)
- Reps: 6โ10 for presses, 12โ20 for raises and flyes
- Frequency: spread over two or three sessions; side and rear delts recover quickly

Lateral raise technique
- Use a light weight; the side delt is a small muscle with a long lever.
- Raise the arms out to the side, slightly in front of the body, to about shoulder height.
- Lead with the elbows, keeping a slight bend.
- Avoid swinging; a little body English on the last reps is fine.
- Lower slowly for two to three seconds.
Common mistakes
- Relying only on overhead pressing for side delts
- Lateral raises so heavy they become shrugs
- Skipping rear delt work, which leads to a flat-looking shoulder from the side
FAQ
Do I need upright rows?
No. They work the side delts and traps, but many people find them uncomfortable; lateral raises do the job.
Why do my traps take over on lateral raises?
The weight is usually too heavy or you are shrugging. Lighten it, keep the shoulders down and stop at shoulder height.
Can I train shoulders every day?
Side and rear delts tolerate frequent training, but total weekly sets matter more than daily sessions.
