How to improve grip strength for deadlifts and pull-ups
To improve grip strength, train it directly two or three times a week with heavy holds, loaded carries and hangs, and grip the bar better: chalk, a hook or mixed grip on heavy deadlifts, and the bar placed low in the fingers rather than in the middle of the palm. Grip responds quickly — most people see noticeable progress within four to eight weeks — and a stronger grip lets you train your back and legs harder without the bar slipping.
Types of grip strength
- Crush grip: closing the hand, as in a handshake or gripper.
- Support grip: holding on for time, as in deadlifts, carries and pull-ups.
- Pinch grip: holding something between thumb and fingers, as in plate pinches.
For lifting, support grip matters most.
Technique fixes that help immediately
- Use chalk to reduce slipping from sweat.
- Grip low in the fingers on deadlifts, close to the base of the fingers, not deep in the palm where skin folds.
- Squeeze hard before the bar leaves the floor.
- Hook grip: thumb under the fingers; painful at first, but very secure.
- Mixed grip: one palm forward, one back, for heavy pulls; alternate sides between sessions.
- Straps for high-rep or very heavy back work, so grip does not limit back training.
Exercises that build grip
- Farmer's carry: heavy dumbbells or kettlebells, 3 × 30–40 m.
- Dead hang: 3 × 20–60 seconds on a pull-up bar.
- Heavy holds: hold a deadlift at the top in a rack for 3 × 10–20 seconds.
- Plate pinch: two plates smooth side out, 3 × 15–30 seconds.
- Towel or fat-grip pull-ups and rows for thicker handles.
- Wrist curls and reverse wrist curls for forearm size and balance.

Log this exerciseAdd to the end of two or three sessions per week:
- Farmer's carry: 3 × 30 m
- Dead hang: 2 × max time
- Plate pinch or heavy hold: 2 × 15–20 seconds
Increase the weight or time each week; grip responds well to frequent, heavy work.
Should you stop using straps?
No. Use straps when grip would otherwise end a set of rows or Romanian deadlifts early, and train grip directly and on lighter sets without them. That way your back gets the full training stimulus and your grip still improves.
FAQ
Why does my grip fail on deadlifts but not pull-ups?
Deadlifts are usually much heavier than your body weight, and the bar rolls toward the fingers. Chalk, hook or mixed grip and heavy holds address this.
Do grippers help with lifting?
They build crush grip and forearm strength, which carries over partly, but holds and carries transfer more directly.
How long until grip improves?
Many people see clear progress in hold times and carry weights within a month.
