A no-equipment home workout plan for the whole body

Squats, push-ups, hinges and rows made harder with tempo and single-leg work can build real strength at home. A 3-day plan with progressions.

A good no-equipment home workout trains every major movement โ€” a squat, a hinge, a push, a pull and a core exercise โ€” three times a week, and makes them harder over time with single-leg versions, slower tempos, pauses and more reps. Bodyweight training builds muscle when sets are taken close to failure, so once you can do more than about 20โ€“25 reps of an exercise, switch to a harder variation instead of adding endless reps.

The 3-day plan

Do this on three non-consecutive days, for example Monday, Wednesday and Friday. Rest 60โ€“90 seconds between sets.

Is it enough to build muscle?

Yes, especially for beginners and intermediates. Studies show that light loads build similar muscle to heavy loads when sets go close to failure. The limit is usually the pulling and lower-body loading, which a pull-up bar and a backpack solve cheaply.

FAQ

How long should each session take?
About 30โ€“45 minutes including a short warm-up.

Can I do it every day?
The full plan three times a week is best. On other days, walking or light mobility work is a good addition.

What if I can't do a single push-up?
Start with wall or incline push-ups and lower the incline every week or two.
